Pilates Swimming

Swimming is a prone Pilates exercise that alternates opposite arm and leg lifts, like a swimming stroke. It trains the back extensors, glutes, and shoulder stability while keeping the torso long and stable.

  • Targets: Lower back
  • Equipment: Mat (Pilates)
  • Type: Isolation

Step by step

How to do the Pilates Swimming

  1. Lie face down on a mat with arms extended overhead and legs straight, feet slightly apart.
  2. Draw your abs in and press your hip bones lightly into the mat. Keep your neck long—gaze down.
  3. Lift your right arm and left leg a few inches off the mat at the same time. Hold briefly, then lower with control.
  4. Switch and lift your left arm and right leg. Continue alternating in a steady, rhythmic pattern.
  5. Breathe steadily—exhale on the lift, inhale on the lowering. Work for time or equal reps on each side.

Form cues

  • Long spine from fingertips to toes
  • Lift from the back of the shoulder and glute
  • Keep hips and pelvis square on the mat
  • Small, controlled range—not maximum height

Common mistakes

  • Rocking the torso side to side to lift higher
  • Cranking the neck to look forward
  • Holding breath during the alternation
  • Lifting only from the lower back without shoulder and glute engagement
